Because here’s what’s happening in your brain when you’re triggered — and I’ll keep this simple.
What Happens When You’re Triggered
When something your partner says or does activates a threat response in your brain (which might be subtle or intense), you move out of your thinking brain (the prefrontal cortex) and into a survival response. This could be fight, flight, freeze, or fawn — and it happens in a split second.
Dan Siegel calls this “flipping your lid” — as in, flipped out of your window of tolerance. Lisa Feldman Barrett explains that your brain is a prediction machine, constantly scanning for danger based on past experiences. When your partner’s tone, expression, or words remind your brain of a past hurt, your nervous system reacts before you even know what’s happening. So, your reaction is bigger than the situation warrants.
That’s why you end up saying things you regret, shutting down, withdrawing, or getting louder. You’re not in the part of your brain that can listen, empathize, or stay curious.
You’re in protection mode.
And when both of you are in that state? There’s no chance of a productive conversation.
So, what can you do?
7 Ways to Calm Your Brain Before Communicating
Here are seven simple ways to begin regulating your brain before trying to “fix” communication:
- Pause before you speak. Even three seconds of stillness can shift you back into your thinking brain.
- Grab your thumb.
This is one of my favorite interventions. Your thumb represents the emotional center of your brain — the part responsible for your threat response. When you gently wrap your fingers around your thumb, you’re giving yourself a subtle, physical cue: I’m activated right now.
It helps in three ways:- It gives you feedback that something’s happening in your nervous system.
- It signals to your partner that you’re trying to do something different.
- And it creates just enough pause to help you shift back into your window of tolerance.
- Breathe intentionally — slowly and intentionally. It sounds simple, but deep, slow breathing sends a signal to your nervous system that you’re safe.
- Notice your body. Where do you feel tension? Just noticing it — without trying to change it — increases awareness.
- Name your state. Say to yourself (or your partner), “I’m really activated right now.” Naming it helps tame it.
- Repeat your phone number backward. This may sound strange, but it works. It engages your thinking brain. This is called the prefrontal cortex and gives your emotional brain a chance to settle down. It’s a simple way to interrupt the threat response and bring you back to center.
- Return when you’re calmer. You don’t have to resolve things when you’re dysregulated. Wait until you’re both back in your window of tolerance.
